PROTOCOL OVERVIEW

The Firebase series are protocols designed as day-to-day programming to prepare individuals to meet the multifaceted fitness demands of military, law enforcement, and OGA mission sets.

Fortitude is a 4-week, 5 session/week protocol designed for individuals with access to a full garage/commercial gym set-up. This block of training has an emphasis on endurance, but also works building the strength endurance, work capacity, midsection strength, and durability.

The strength based sessions utilize a variety of bodyweight, dumbbell, and kettlebell exercises making sessions easy to execute at almost any gym and location. If dumbbells and kettlebells are not available then a ruck, 5-gallon water jugs, ammo cans, or other weighted/odd objects can be used. Be resourceful!

METHODOLOGY

This training protocol has you taking your fitness assessments on the Tuesdays of weeks 1, 3 and 6. In order to “scale” this protocol to your individual fitness level, you will utilize “difficult but manageable” for the loaded (dumbbell or kettlebell) exercises and a percentage of your most recent assessment score for the bodyweight portions of the workout.

Equipment needed to complete this protocol:

  • If you have kettlebells – 2×12-16kg for men, 2×8-12kg for women
  • If you have dumbbells – 2×25-35lb for men, 2×15-25lb for women
  • High bar for pull-ups or low bar for horizontal pull-ups
  • Ruck suitable for loaded movement [loadable to 25% of bodyweight]
  • 16-18″ step-up box
  • Soft tissue implements for recovery work

Q. Who is this protocol most appropriate for?

Q. How long are the training sessions?

A. The strength based and endurance training sessions are structured in a way that can be completed in 60 minutes or less.

Q. Why do some of the sessions show 2-3 and 3-4 blocks?

A. The range of blocks allows for each individual to scale session intensity and length based on whether they’d like a little more, or a little less.

Q. How should I use this protocol if I'm also training BJJ during the week?

A. The intensity is low enough that experienced Jiu-Jiteiros should be able to use this protocol and continue "rolling" during the week with little to no ill effects. Ultimately it is smart to pay attention to your body and rate of recovery following a training session in this protocol using only 2-3 of these sessions a week until your recovery rate improves.
